Disney Princess half Medal Monday! πŸ…πŸ‘ΈπŸΌπŸ… In 6 days I’ll be toeing the line of my 9 Disney Princess half marathon! This is one of my favorite races because it’s ALL WOMEN! (Well mostly) Pictured here are the years I got top 3 overall female.  In 2010 I also placed 2nd overall but I couldn’t find a pic! πŸ™ˆπŸ€·πŸΌβ€β™€οΈ(imagine that!) The years I ran,  2009 (inaugural year), 2010, 2011, 2013, 2015, 2016, 2017, 2018. Excited to go back and run with all the amazing women again!! Thankfully my calves are getting better, I took yesterday off running and I have been working through the knots. I really messed them up! πŸ™ˆGeez!! I have faith they will be fine and it shouldn’t interrupt my training too much. I’d love to see who else is running!! Comment or tag if you are running or know someone running ! Many people make the very common mistake of keeping their toes pointed down (plantar flexion) throughout their run πŸ™…πŸ»β€β™€οΈ

While this small detail may not seem like it could make a difference, it can make a huge impact on your running speed and prevalence of injury❗️
.
❌ Higher Heel Drop, More Ground Contact Time: The higher the heel drop, the more time it will take for your foot to get off of the ground! Just imagine how a few extra milliseconds every step can make on your entire run! This could potentially add seconds, and possibly minutes if the distance of your run is long enough ⏱
.
❌ Excessive Stress on Calves, High Impact: Because the calf is in a shortened/contracted position (toes down) before the foot contacts the ground, now your calf has to work extra hard to control the descent of your heel (prolonged Eccentric loading) which will eventually cause tighter calves and likeliness of straining your muscle πŸ™…πŸ»β€β™€οΈ

βœ… Keep your toes pointed up (dorsiflexed) so that you can easily spring off the ground on each step. When you contact the ground with your calf in a more lengthened position, it’s a lot easier to get off the ground and spring your body forward! 🐰

βœ…When running fast, the goal is to maximize ground contact surface area, while minimizing ground contact time for optimal power output πŸ”‹

Shin Splints

Shin splints or medial tibial stress syndrome is a fairly common injury in athletes. It can be due to over stressing the muscle which potentially leads to it pulling on the bone and causing irritation. An example of this would be a sudden increase in running. Shin splints typically will be more of a generalized ache as compared to a stress fracture which would be more of a palpable sharp pain.

While there are different causes of shin splints, overuse is a common mechanism of injury. This means that reducing stresses on the tissues is important so activity modification is key. Additionally, strengthening those muscle so they can handle the stresses of running. The tibialis anterior is the muscle that sits in the front of the lower leg, directly next to the tibia (shin bone). This muscle is commonly under trained and weak in athletes with anterior shin splints.

Here is one of my favorite ways to strengthen the tibialis anterior. This can definitely be used as a prehab exercise and one I recommend to anyone who has had a history of shin splints or is a long distance runner.
1️⃣ Banded ankle dorsiflexion - as I mentioned above, this motion is not often trained and many people are surprised at how hard this exercise is. Anchor the band and wrap it around the top of the foot. Bring the foot towards your head and then slowly let it point straight to perform one rep.

The white web stuff you see in this illustration is called fascia. This material wraps around every joint and weaves between every muscle. It needs to be taken care of through hydration, nutrients, massage, and strengthening.

It’s responsible for our ability to be dynamic and responsive- both of which are traits of a healthy foot. With healthier feet you can expect less calf and hamstring tightness, knee soreness and even low back pain.

I call this strengthening exercise β€œAirplane Mode” ✈️. Do 3 sets of 5 reps on each leg daily for the best results.

If you are an avid runner,  it probably has been seared into your 🧠 that running form is everything!  But the question is why!?
.
One important term to understand when discussing form is Loading rate.  Loading rate is the speed at which you apply forces to the body.  In the graph above,  you’ll see how different running stances affect the slope of the loading rate.  The steeper the slope,  the more force is felt in your body essentially.
.
Decreasing the loading rate is of importance because the ⬇️lower it is,  the less tissue stress / micro trauma will occur to you during your endurance training!  The rate at which structures are loaded has been associated with stress fractures, plantar fasciitis, knee and low back pain!
.
Having good form and running posture will decrease your loading rate and will also increase your body’s ability to move more efficiently!
.
Ways to decrease your loading rate

1️⃣keep your contact point closer to your CoM.  The tighter you are with your footstrike contact (regardless of forefoot/midfoot/heelstrike) the forces will be applied closer to the center of your joints (decrease the lever arm) which will decrease the loading rate and make you more efficient
.
2️⃣maintain a neutral posture
If you lean back (a) or lean forward (b) too much when you run,  you will raise your loading rate, and run sub-optimally.  If maintaining neutral posture is unnatural or too hard for you,  you need to either find out what limitations are making it inefficient for you to run with better posture whether that be a mobility or strength limitation!

In summary,  the best form you should adopt when running is the form that allows you to have the lowest loading rate + lowest metabolic cost (best running economy)

There are 2 main reasons we do drills, 1 is to warm up for hard workouts by getting the muscles, joints and central nervous system primed for the session. The second is to develop a more economic running technique by strengthening neuromuscular pathways (teaching your limbs how to move efficiently).

This drill in particular is great for practicing short ground contact time, increasing range of motion in the hips, and practicing limb coordination.

When you do this drill try to really think about driving your foot back down to the ground after the high knee phase and land underneath your centre of gravity. Also try to make the contact time with the ground as short as possible.
